For single-dose protocols, 0.2 g/kg is the minimum effective dose and 0.3 g/kg is optimal when taken 60 to 180 minutes pre-exercise, as higher single doses (0.4 to 0.5 g/kg) increase adverse effects without added benefit. Multi-day loading of 0.4 to 0.5 g/kg/day split across meals for 3 to 7 days is also effective and can reduce competition-day side effects. Common gastrointestinal side effects (bloating, nausea, vomiting, abdominal pain) can be mitigated by lower doses, high-carbohydrate meals, enteric coating, or timing closer to 180 minutes pre-exercise. Additive effects occur with creatine or beta-alanine, while interactions with caffeine or nitrates remain unclear. Part of the ergogenic effect is attributed to placebo mechanisms.
